How long it REALLY takes to lose 10 kg

Straight answer, because it's the question you came for: 4-6 months. At a healthy pace of 0.4-0.5 kg per week — the one that preserves muscle and doesn't come back — 10 kg takes 20-25 weeks. Starting heavier, with a more generous first month (water and glycogen), it can drop to 4 months. Under 3 months, you're buying a return ticket.

I know because I've been there: I lost 30 kg, and the first 10 were the ones that taught me the method — after those, the other 20 were "just" repetition. But before succeeding I failed twice, exactly the way almost everyone fails: looking for the shortcut.

If you searched for a "10 kg diet plan PDF", this guide is the honest version of what those PDFs promise: no miracle menu, a 4-phase plan that holds up in real life.

Why "10 kg in a month" diets fail (maths, not morals)

The mechanism I lived through twice:

  1. Drastic cuts (1,200 kcal or less) → weight drops fast the first two weeks. Euphoria.
  2. But with little protein and no training, a solid share of the weight lost is muscle — the tissue that burns your calories.
  3. Metabolism adapts downward, hunger climbs, social life becomes a minefield.
  4. First slip → "I've ruined everything anyway" → quitting → you regain everything with interest, but with less muscle than before.

The documented result: the vast majority of crash diets end with the weight regained within a year. Not because people are weak — because the design is wrong.

The 4-phase plan (the one that worked)

Phase 1 — Weeks 1-2: foundations (without counting anything)

You don't start with calorie counting: you start with the habits that make counting almost unnecessary.

Sounds like too little? These four habits alone put many people in a calorie deficit without them noticing.

Phase 2 — Weeks 3-8: the routine that digs

This is where you build the engine:

  • A moderate deficit: 15-20% below your needs (for most people: 1,600-1,900 kcal, not 1,200)
  • Protein at 1.6-2 g/kg: the exact calculation is here — it's your muscle insurance
  • Strength training 2-3 times a week: 30-40 minutes, home counts. Not to "burn" — to tell your body the muscle is needed
  • Weigh yourself 1-2 times a week, same time, and measure your waist: two numbers, zero obsession

Realistic expectation in this phase: 2-2.5 kg per month. It feels slow until you notice that by the end of the phase you're already 4-5 kg down — almost halfway.

Phase 3 — Weeks 9-16: managing the plateau (it will come)

At some point the scale stops. It's physiology, not failure: you weigh less, so you burn less. The moves, in order:

  1. Check your waistline: it often keeps dropping while the weight stalls. If it's dropping, touch nothing.
  2. Recalculate the deficit on your new weight (at -5 kg, your needs dropped by ~100-150 kcal).
  3. Add steps before removing food: going from 8,000 to 10,000 is more sustainable than another cut on the plate.
  4. Check sleep and stress: the silent saboteurs of plateaus.

Phase 4 — The last 2 kg and maintenance (the part nobody teaches)

The last 2 kg are the slowest — and that's normal: the margin is small, the body defends. Two truths to finish well:

  • Don't chase perfection: if you stop at -9 instead of -10 but stay there forever, you won.
  • Maintenance is trained: raise calories gradually (+100-150 per week) keeping protein, strength and steps. Weight that stays stable for 6 months is the real finish line — that's where I differed from my two failed diets.

The typical day (a template, not a cage)

MealExampleProtein
BreakfastScrambled eggs + wholegrain bread, or Greek yogurt + oats20-25 g
LunchLean protein (150 g) + wholegrain + vegetables35 g
SnackGreek yogurt, or an idea from here15 g
DinnerFish or legumes + plenty of vegetables + moderate carbs30 g

The "rigid weekly menu" of the PDFs is exactly why diets fail at the first curveball: learn the template, not the menu. If you're a woman in menopause, here are the adjustments that matter; if you're over 40, here are the 5 specific levers.

The mistakes I made (so you can skip them)

  1. Weighing myself every morning and letting 300 g of water ruin the day.
  2. Cutting too much, too soon: hunger always beats willpower — it was only a matter of weeks.
  3. "I'll restart on Monday": Saturday's slip became a whole weekend of surrender. The right rule: a slip is ONE meal; the next meal, back to normal.
  4. Zero strength training the first two times: I lost weight and shape together. The third time, with weights, I lost weight while my shape improved.
  5. Hunting for the magic supplement before the habits (see below).

Do you need a supplement to lose 10 kg?

No. No supplement makes you lose weight — and that's coming from a FitLine Team Partner who sells them. What can help, alongside a proper plan: a practical protein source when meals get skipped (ProShape), a micronutrient base if you eat irregularly (PowerCocktail), magnesium in the evening if tiredness and sleep work against you (the complete guide here). Fat burners, detoxes and miracle drinks: save the money and buy better walking shoes.

Frequently asked questions

Can you lose 10 kg in a month?

On the scale maybe (water + muscle + some fat), in your body no. And the bill arrives the following month, with interest. If someone promises it, they're selling you something.

What if I need to lose more than 10 kg?

The method doesn't change, only the duration — and paradoxically the early phases are faster (more margin). I lost 30 with exactly this scheme, in about 14 months.

How many calories should I cut to lose 10 kg?

15-20% of your needs, not a fixed number equal for everyone. For most people that means eating 1,600-1,900 kcal, not the PDFs' 1,200. Better a small deficit you keep than a big one that breaks you.

Does the plan change at 40, 50 or in menopause?

The structure stays, the emphasis shifts: more protein, more strength, more attention to sleep. I wrote dedicated guides for after 40 and menopause.
